Twelve weeks is the sweet spot for HYROX training. Long enough to build a real aerobic base and station-specific strength, short enough to hold focus. The mistake most athletes make is treating those 12 weeks as one flat block of “train hard” instead of a sequence with a shape.

Here is the shape that works.
Weeks 1 to 3: Base. High volume, low intensity. Zone 2 running dominates, strength work stays general, and you learn station technique while fresh. Skipping this phase is why people plateau in week eight.
Weeks 4 to 7: Build. Volume stays up, intensity climbs. Threshold runs enter the week, strength moves toward muscular endurance, and stations get programmed under fatigue for the first time. This is where compromised running, the skill of running well straight off a station, becomes a deliberate training target.
Weeks 8 to 10: Race specificity. Full and partial race simulations, pacing rehearsal at goal speed, and station transitions practiced until they stop costing you seconds. Your longest, hardest sessions live here.
Weeks 11 to 12: Taper. Volume drops hard, intensity stays sharp. You arrive at race day recovered, not detrained.
The percentages and paces inside each phase depend on your current 5K time, strength numbers, and goal time, which is why copying someone else’s spreadsheet rarely works. One honest warning: the best HYROX workout app or plan cannot compress adaptation. If your race is closer than eight weeks, shorten the base, never the taper.
